Setting a bigger weight-loss goal, like losing 20 pounds, may feel overwhelming at times. You may get impatient and feel desperate to finally hit the finish line. But sustainable weight loss requires creating healthy habits, like making gradual dietary changes and incorporating consistent fitness into your weekly schedule.

Weight loss ultimately requires the same approaches whether you want to lose a few pounds or 20, says Angela Fitch, MD, vice president of the Obesity Medicine Association, associate director of the Massachusetts General Hospital Weight Center, and faculty at Harvard Medical School. However, she acknowledges that the tools you will have to employ may be a little different if you're looking to lose a higher amount of weight.

The more weight or percentage of weight you want to lose, the harder it is, and the more you need to employ tools that give you a metabolic advantage, Dr. Fitch says. Losing more weight will require more from you, such as giving up most of the processed foods in your diet, or working with a professional like a dietitian or weight-loss expert.

Losing weight is an individual journey, and how fast you lose it depends on factors like genetics, the way you time your eating and your bodys metabolism, as well as underlying health conditions. But there are a few ways to make sure youre on the right track.

Heres some expert guidance for how to safely and sustainably lose 20 pounds.

It all depends on your body, says Dr. Fitch: "Twenty pounds is not the same for everyonethe issue is what percent of your total weight is 20 pounds."

If 20 pounds is a smaller percentage of your bodyweight, the less difficult it will be to lose it. For example, if someone is 200 pounds, then 20 pounds is 10 percent of their bodyweightand it will be easier for them to lose weight than for someone who is 150 pounds, she explains.

Safely losing 20 pounds with fitness and diet alone will take a few months, at least. "On average, if you are able to lose half a pound to a pound each week, you are doing an amazing job and 'bucking' your biology," says Dr. Fitch.

The problem, though, is many people get disappointed with losing 2 to 4 pounds in a month and become discouraged, she says. "The key is to stay motivated and stay the course."

Substantial weight loss is not a sprint. Its not even a marathon. Its the rest of your life, says Janet Hamilton, CSCS, an exercise physiologist with Running Strong in Atlanta, Georgia. It is your new normal.

When you're trying to lose a sizable amount of weight, its critical to find a weight-loss approach that you can envision yourself using, well, forever. After all, a meta-analysis published in the Journal of the American Medical Association concluded that the best diet is one that you can stick with over the long term.

Adopting a new normal always feels a bit challenging at first. A few useful guidelines when it comes to finding a sustainable long-term plan (though, remember, it depends on your personality!):

It shouldn't include deprivation.

It shouldn't involve blacklisting entire food groups.

It shouldn't force you to miss social events or avoid eating out entirely.

I always look at trying to lose a large amount of weight like making a sculpture," says Albert Matheny, RD, CSCS, and trainer with SoHo Strength Lab in New York City. When you sculpt something, you have to build a base before you get into details, he explains.

Translation: Start with general changes, like integrating more veggies into your meals or eating a nutritious breakfast every day, as opposed to the nit-picky stuff like switching up the creamer in your coffee. You can work on the finer points after you get the big stuff down pat.

Losing 20 pounds isn't the same as just dropping a little extra weight. You won't get there in days, and for some, not even months. And if you're trying to drop a substantial amount, that timeline can seriously delay your goal-weight gratification.

So instead of getting hung up on the scale number or waist measurements, zone in on other payoffs associated with your new and improved lifestyle. Maybe its sleeping better, having more energy, or being able to run a mile, says Baltimore-based trainer Erica Suter, CSCS. These are all signs that youre making huge progress and getting healthierwhich is the point of losing weight in the first place.

The silver lining of having a greater amount of weight to lose is that you can achieve a healthy caloric deficit with relatively small changes to your overall eating habits and exercise routine.

Dont underestimate the benefits of taking your conference calls standing, parking farther from the supermarkets entrance, cutting soda or sweetened bevs, or having a refillable water bottle on you at all times. Sure, those things are not the same as a solid sweat session or eating salads every day, but they add up and will make a dent in your calorie burn.

To lose weight, at the most basic level, you need to eat fewer calories than you burn per day. But as you drop pounds, your body doesn't need as many calories to subsist as it did before.

Here's why: Calories are energy. And the smaller your body is, the less energy you burn through each day. Plus, through the process of slimming down, you'll probably lose some muscle, the furnace fueling your metabolism. Finally, the more weight you lose, the harder your body works to hold onto every calorie you consume, a phenomenon known as starvation mode, says Hamilton.

Basically, you require fewer calories to maintain your new weight than someone of the same weight who was never overweight, she says. This side effect frequently happens to people who lose 10 percent or more of their body weight.

For that reason, staggering the amount of calories you cut as you lose weight can help your body adjust to its new energy intake. Try cutting 500 calories from your daily food intake when you first start out. If a month or two in you start plateauing for two weeks or more, you might need to cut another 100 calories, says Matheny. Still, it's important to make sure you never get below 1,200 calories per day.

Whole foods, like plants and veggies, will do more for your calorie burn than processed meals. "The less processed the food is, the more energy it takes for your body to break it down," says Dr. Fitch. "So in effect, the more energy it takes to break it down the more calories it burns to eat it. This is called the thermic effect of food."

Processed foods, like white bread for example, take little energy to process resulting in your body absorbing more of its calories. Plants and veggies also tends to have higher amounts of fiber, which does wonders for keeping you feeling full for longer.

Protein has the highest thermic effect of any food, meaning it takes a lot of energy to process and break down protein, Dr. Fitch says. This is a good thing for your net calorie balance, as it speeds up your metabolism. Dr. Fitch also notes that protein is needed to build strong muscles and the more muscle you have the better you're able to effectively burn calories, even when you're at rest.

When it comes to weight loss, more strength training equals more fat loss. As you lose weight, your basal metabolic rate (the number of calories you burn day to day just living and breathing) drops, along with your lean muscle mass.

Strength training is your best bet to combat both issues, adds Suter. Aim to hit the weight room three to five days per week, depending on your resistance training experience and how hard you plan to work out during each session.

Strength training will help you meet your weight loss goal faster. "Strength training and adequate protein intake can build muscle. Muscle is what burns calories. More muscle [means] higher energy burning even at rest and during sleep," Dr. Fitch says.

Not getting enough sleep can trigger you to make unhealthy food choices, says Dr. Fitch, who recommends getting at least seven and a half hours a night. "When you dont sleep well you increase your appetite. The next day you are hungrier, and usually, for carbohydrates and fat," she says. "When you are tired your body wants to eat processed carbohydrates and sugar to stay awake."

Dr. Fitch also adds that the sleep cycle promotes calorie-burning. "REM sleep burns a lot of calories," she says. "When you dont sleep well you store more energy as fat as you become more insulin resistant and these higher insulin levels promote fat storage."

Dr. Fitch recommends meditating for stress reduction. Stress can cause your body to produce hormones like cortisol, which cause the body to store fat. It's impossible to get rid of stress completely, but you should find your own personal methods to help minimize it.

Cheetah #Cubdate 2: April 14 – Smithsonian’s National Zoo and Conservation Biology Institute

Today was a big day for keepers and cheetah cubs alike! For the first time, keepers were able to approach the four cubs born April 8 (and snap their photo). Read on in this Q&A with cheetah biologist Adrienne Crosier to learn how keepers will continue to slowly approach the cubs while mom Echo is out of the den and why it'simportant.

At these early stages, we watch the cubs on the camera during the day. If I am at my desk working, then I have the camera on all the time in the background.

Each morning, we try to review what happened overnight. We dont watch every minute, but we look for times when Echo left the den, how long she was out and what the cubs didwhenshe was gone.

The cubs are still less than a week old and should be gaining a significant (for them) amount of weight each day, so we look for regular nursing.Also, we look for peaceful sleeping. If the cubs are not getting enough to eat, then they wont sleep peacefully. They will be restless and chirping.

We also keep an eye on their eyes, which are just starting to open. You can see it a bit from the camera, but it will look even more obvious over the next few days.

Keepers offer her food in the usual spot either in her small holding yard or in the building. We use the building so she can't see us ondays when we want to get into her yard. And we use this as way to make sure she is getting enough to eat and drink. We monitor her food intake by weight and increase her diet once she starts eating consistently every day. There is no use increasing her dietif she is not eating it all every day. We put blood in her diet as well for added hydration. Nursing cubs takes a lot of energy!

We also watch to see if she drinks water when she leaves the den and goes intoher small holding yard.There are no cameras there so we cant be certain, but we assume that she is drinking water when we are not around.

If one cub of the litter is sick or weak, then we would not want to risk the healthy cubs in the litter by disrupting Echo or her den. Right now, because we are not touching the cubs at all yet, that would be very disruptive. Its all about what mom is used to and will tolerate. Since Echo has never raised cubs before, we dont know what her tolerance is, so we are going slow. Butall of the cubs look good on camera, and we arent concerned about any at this time.

We have nottouched the cubs at all at this point, and we work up to that slowly. The goal of touching them would be to weigh them and sex them. It ensures that all of them are healthy and growing.

We dont want to make Echo nervous by pushing things too quickly and risk her moving the cubs now. The weather is going to be cold this week, sothe big risk would be moving them outside. Echo cant see the weather report to know that its going to be cold and rainy tonight. The cubs cant thermoregulate keep their body temperature at the proper level well right now, so its too cold for them to be outside. We want her to keep the cubs in the den where they are safe and warm for a little while longer.

We start this process slowly with first time/new cheetah moms. When Echo leaves the den, we safely lock her away from the yards to allow staff to enter her space. We try to keep her from seeing us go in, which might upset her and make her want to move the cubs.

Yesterday was the first day staff entered Echo's yards. Today, one of our keepers went into the yard while Echo was enjoying one of her favorite foods (a rabbit) in the building nearby. A keeper opened the back den door (the cub door) to observethem and even snapped some photos!

Our next steps are to actually touch and handle the cubs. We will try this maybe Wednesday or Thursday of this week, depending on Echo. She needs to leave the den on her own and come up to eat on her own. Then, when we can put her in the building with food, a bone, or a treat, we can start the process of picking up cubs.At that point we will figure out if they are male or female, and we willshave a little bit of their fur. Each gets a slightly different pattern, and this will help us know which cub is which.

What is reverse dieting and how to best recover from a restrictive diet – Insider – INSIDER

Whenever you restrict calories and lose weight, you disrupt your body's basal metabolic rate (BMR) the number of calories your body burns while at rest. That's where the concept of reverse dieting, or a recovery diet, comes into play.

Reverse dieting is supposed to give your BMR a boost, returning it to baseline where it was before you lost weight, and help you burn more calories during the day. That way, you're more likely to keep off the weight you lost and not gain it back.

At least, that's the idea. Reverse dieting is not proven, and most of the evidence for it is anecdotal. In practice, the actual eating plan of reverse dieting can be beneficial, but relying on your metabolism to keep the weight off is a bad idea.

Insider spoke to Manhattan-based registered dietician Brittany Modell, founder of Brittany Modell Nutrition and Wellness, about reverse dieting and how to best recover from a restrictive diet.

On a reverse dieting plan, you are supposed to gradually increase the number of calories you eat over several weeks to months so that you're no longer in a caloric deficit and your weight can stabilize, Modell says.

"Overall, the theory is to eat more calories gradually, rather than restrict and increase dramatically," she adds. This is a good way to ease out of a diet and prevent weight gain.

And, according to the reverse dieting philosophy, this is also supposed to help increase your BMR and prevent you from regaining weight as you add more calories back to your diet.

"However, it is not so simple. It is impossible to make claims that a reverse diet will 'recalibrate' your metabolism and maintain the weight you lost. The body is much more complex."

Our bodies are influenced by many hormones, like ghrelin and leptin, that dictate our appetite and hunger levels.Ghrelin triggers hunger and leptin signals when you're full. So your body releases a certain amount of ghrelin when you need to eat and then replaces it with leptin when it's time to stop eating.

However, when you lose weight, researchers have found that your body releases more ghrelin and less leptin meaning you feel hungrier when it's time to eat and less full after you're done.

These hormones and the way they contribute to weight control is totally separate from the role that metabolism plays. Plus, these hormones likely play a larger role in whether or not you keep the weight off that you lost.

In other words, relying on your BMR to keep the weight off for you is a bad, and likely unsuccessful, game plan.

If you've found yourself in a restrictive mindset and you've dieted for a long time, you can adopt healthier habits to ease yourself out of a diet without putting on pounds.

"Chances are you likely restricted carbohydrates and fat. If this is the case, start by adding in carbohydrate and fat sources with breakfast or lunch, for example, adding oatmeal and peanut butter to breakfast or beans and avocado at lunch," says Modell. "This will increase your overall calorie intake as well as incorporating back some healthy fats and carbs, which your body needs."

Eating these types of whole, fiber- and protein-rich foods instead of introducing or reverting back to processed foods will help you feel fuller longer and may help prevent overeating.

If, like me, youre looking for a way to hit the reset button on your diet before youve reached the point of no return, this weeks Mediterranean Chopped Tuna Salad was created for healthy eating, even in these times. With the exception of an avocado, all of the ingredients for this salad are either canned, jarred or have a refrigeration shelf life of at least a week.

This fresh spring salad is packed with nutrition and flavor, featuring low-fat proteins like canned albacore tuna and chickpeas, healthy fats like Kalamata olives and avocado, and a medley of fresh veggies, including bell pepper, cucumber and red onion.

A chopped salad is simply a salad in which all of the ingredients are chopped, even the greens, if included. Italian flat-leaf parsley is the only green leaf in this dish, and instead of chopping it into fine pieces, I remove the leaves from the stems and loosely tear them into large pieces so that its fresh flavor really comes through in the salad.

While often overlooked in favor of more robust herbs, parsley is actually a staple in Mediterranean cooking. Its wonderful neutral quality not only brings freshness to any dish, but also serves to elevate the other flavors. Italian parsley is a staple in our household and will keep well in the crisper drawer of our refrigerator for at least a week, often even longer.

When chopping the salad ingredients, I cut the bell pepper, red onion and Kalamata olives around the same size as the chickpeas, while cutting the cucumber and avocado just a bit bigger.

With its large chunks and mild flavor, albacore tuna is perfect for a chopped salad and requires no chopping at all. This salad is best enjoyed cold, so Ill toss everything together and refrigerate it for at least one hour, reserving one-quarter of the dressing to moisten up the salad just before serving.

My quick and easy Simple Vinaigrette is one of my favorite go-to dressings and the perfect fit for the robust flavors in this salad. The liquid base is extra-virgin olive oil, red wine vinegar and fresh lemon juice, whisked together with a touch of Dijon mustard and minced garlic for a zesty, flavorful dressing that can be used on nearly any salad. The dressing can be made in advance and refrigerated for up to one week.

Filled with flavor and nutrition, and needing only about 15 minutes of prep time, this simple Mediterranean Chopped Tuna Salad is a winner on every level. Its perfect all on its own, but is also great over toast or greens, or as filling in a pita or sandwich (theres that darn bread, again).

Serves: 2 to 4

Salad ingredients:

One 5-ounce can of solid white albacore tuna, drained

1 cup orange, red or yellow bell pepper, medium-diced

1 cup cucumber, sliced into half-moons -inch thick

cup red onion, medium-diced

cup chickpeas, drained and rinsed

cup Kalamata olives, pitted and halved

1 avocado, pitted and chopped

cup fresh parsley, roughly chopped

1 to 2 teaspoons fresh lemon zest, optional

Dressing ingredients:

cup extra-virgin olive oil

1 tablespoon fresh lemon juice

1 tablespoon red wine vinegar

1 clove garlic, minced

1 teaspoon Dijon mustard

teaspoon kosher salt

teaspoon black pepper

Directions:

Prepare the dressing first so it has time to build flavor before being added to the salad. Place all dressing ingredients in a small bowl and whisk together until fully emulsified, about 1 minute. Taste and adjust flavors and seasoning as desired; set aside.

To assemble the salad, place all of the salad ingredients in a large bowl and pour of the dressing over the salad and gently toss until combined. Refrigerate the salad and remaining dressing for at least 60 minutes before serving.

Toss salad with the extra dressing just before serving. Salad is best enjoyed when served chilled. Perfect on its own, over lettuce greens, atop toast or in a sandwich.

At a time when people are looking forward to information on immunity-enhancing nutrition, the University of Mysores Department of Studies in Food Science and Nutrition has come out with a report on Healthy Lifestyle, Nutrition and Food Safety in the present circumstances.

While emphasising the need for a healthy lifestyle that includes healthy diet, physical activity and good sleep to boost the immune system, the report recommends consumption of citrus fruits like oranges, sweet lime and lemon, besides strawberry and watermelon, which are rich sources of micro nutrients such as Vitamin C, potassium, and carotenoids that boost immunity. It is advisable to eat the fruit rather than juice, says the report.

Finding mention in the report is turmeric, which contains curcumin, a potent anti-inflammatory compound. It has been shown to boost immune cell activity and enhance antibody responses. Combining turmeric with black pepper significantly improves curcumin bio-availability. Sprinkle a turmeric black pepper combo onto a smoothie, soup, broth or cooked veggies, said the departments Chairperson Prof Asna Urooj in the report.

Similarly, black cumin, commonly known an kalonji, is cited in the report as a natural remedy for everything from bronchitis to diarrhoea. The report also recommends use of ginger, which is also widely used in the treatment of diseases and conditions such as anti-inflammatory and respiratory ailments, which are prevalent among smokers.

The report also recommends green tea, which contains powerful antioxidants and nutrients that help regulate blood sugar, improve brain function and enhance metabolism.While suggesting exercising at home, the report points out that regular exercise releases endorphins the feel good chemicals besides preserving muscle strength and improving immunity.

With regards to the concerns over handling packages containing food items of daily use from the market, the report pointed out that the Centers for Disease Control and Prevention, U.S., has said that the virus is unlikely to be transmitted through food itself as it requires a living host like a human or an animal. The universitys report, however, has suggested that cardboard of the food package be discarded immediately. For, the virus, if any, can remain on the cardboard surface up to 24 hours.
